Interval Training With a Stopwatch: A Beginner’s Plan

Online Stopwatch – free online tool guide

Interval training alternates short periods of harder effort with periods of easier recovery. It is time-efficient and works for walking, running, cycling or bodyweight exercises. All you need is a timer. This guide gives a beginner’s interval training plan and shows how to time it with our Online Stopwatch and Online Timer.

Why intervals?

  • Build fitness in less time than long steady sessions
  • Make workouts feel varied and manageable
  • Easy to adjust as you get fitter

A beginner walk-run plan (3 sessions a week)

Week Pattern Repeats
1 Run 1 min, walk 2 min 6
2 Run 1.5 min, walk 2 min 6
3 Run 2 min, walk 2 min 6
4 Run 3 min, walk 1.5 min 5
5 Run 5 min, walk 2 min 4
6 Run 8 min, walk 2 min 3

Warm up with 5 minutes of brisk walking and cool down with 5 minutes of easy walking.

Timing it

  • Use the stopwatch and press Lap at the end of each run and walk, so you can review the session.
  • Or use the online timer and restart it for each block.

Bodyweight intervals at home

Try 30 seconds of exercise and 30 seconds of rest: squats, push-ups, lunges, plank. Repeat the circuit 3 times.

Track progress

Write down distance or repetitions for each session. Every two weeks, compare. Convert running pace and speed with the Speed Converter.

Stay safe

  • Start slowly, especially if you have not exercised in a while.
  • Exercise in cooler hours during Pakistani summers and drink water.
  • Stop if you feel chest pain, dizziness or unusual breathlessness, and seek medical advice. If you have health conditions, consult a doctor before starting.

Combining with weight goals

If your goal includes weight management, check where you stand with the BMI Calculator and focus on steady habits. For stopwatch features, read lap and split times.
